Eba, pounded yam and amala are high-GI foods, but you don’t have to give them up. Here is what the research says, the right portion, and lower-GI swallows to try.
The short answer
Eba is not “bad”, but it is mostly fast-digesting starch with very little fibre or protein, so a large portion can raise blood sugar quickly. With PMOS (PCOS), where insulin resistance is common, the fix is portion and pairing: one fist-sized ball (about 45 g of garri, a level ⅓ cup) eaten with a vegetable-rich soup and protein.
What the research says about swallows
A Nigerian study of staple swallows measured high glycaemic index (GI) values for eba (about 88–99), fufu (about 86–92), amala (about 83–89) and pounded yam (about 92–104), depending on the cassava or yam variety. High GI means blood sugar rises quickly. Pounded yam was often the highest, so swapping to eba does not solve the problem on its own; portion size does most of the work.
How much eba is one portion?
- About 45–50 g of garri makes one ball the size of your closed fist
- That is roughly 160 calories and 1 g of fibre
- A typical restaurant or buka wrap is often 2–3 portions
The short version
How to eat swallow with PCOS
- Soup first. Start with a few mouthfuls of soup, vegetables and protein before the swallow. Eating vegetables and protein before starch lowers the rise in blood sugar.
- More soup, less swallow. Leafy soups like efo riro, edikang ikong and okra add fibre and volume.
- Protein in the soup. Fish, chicken, goat meat or beef help you feel full on less swallow.
- Walk after dinner. A 10–15 minute walk helps muscles use blood sugar.
Lower-GI swallow options
| Swallow | Why try it |
|---|---|
| Oat swallow | Contains beta-glucan fibre, which slows digestion and supports cholesterol |
| Unripe plantain swallow | More resistant starch than ripe plantain or garri |
| Cauliflower and plantain swallow | About half the carbohydrate of a regular swallow, with extra fibre |
| Eba, one fist | Fine occasionally, with a leafy soup and protein |
The bottom line
You can keep swallow in your diet. Keep it to one fist, eat it with plenty of soup and protein, and rotate in oat or unripe plantain swallow during the week.
Frequently asked questions
Is eba good for PCOS?
Eba is a high-GI food with little fibre, so it is best in a small portion: one fist-sized ball eaten with a vegetable-rich soup and protein.
Which swallow is best for PCOS?
Oat swallow and unripe plantain swallow are good everyday options. Cauliflower and plantain swallow has about half the carbohydrate of a regular swallow.
Is pounded yam worse than eba?
In a Nigerian study, pounded yam often had an even higher glycaemic index than eba. Portion size matters more than which one you choose.
How much eba should I eat?
About 45–50 g of garri, a ball roughly the size of your closed fist.
